Beta-Alanine
EVIDENCE: STRONGAlso sold as: β-alanine, CarnoSyn
Beta-alanine raises muscle carnosine and improves high-intensity exercise lasting about 1–4 minutes. The effect needs 4–6 g a day for several weeks. Tingling skin is its well-known harmless side effect.

What is beta-alanine?
Beta-alanine is an amino acid that combines with histidine in muscle to form carnosine, an acid buffer. It is one of the best-studied sports supplements.
Other names and forms
β-alanine, CarnoSyn (a branded sustained-release form).
Where does beta-alanine come from?
Meat and fish, where it occurs as carnosine and anserine, plus the body’s own production in the liver.
How does beta-alanine work in the body?
More beta-alanine means more muscle carnosine, which buffers the acid that builds up during intense effort. Carnosine rises gradually over weeks of daily use (Trexler et al., 2015).
What is beta-alanine claimed to do?
Improve high-intensity exercise performance and delay fatigue.
What does the research show?
| Claim | Evidence | Dose studied | Verdict |
|---|---|---|---|
| High-intensity exercise (1–4 min) | Many RCTs, meta-analysis | 4–6 g/day, 2+ weeks | Positive |
| Longer endurance | Smaller effect | Same | Modest |
| Blood sugar, hearing, weight | None | — | Not studied |
Exercise
Beta-alanine improves exercise capacity, most clearly in efforts of about 1 to 4 minutes. Saunders et al. (2017) pooled dozens of placebo-controlled studies and found a small but reliable benefit.
Safety
Tingling (paresthesia) is the only consistently reported side effect. Dolan et al. (2019) found no evidence of harm at studied doses.
What dose was studied?
| Goal | Dose | Duration |
|---|---|---|
| Muscle carnosine and performance | 4–6 g/day in doses of 2 g or less | 2–4+ weeks |
Side effects
Harmless skin tingling with larger single doses.
Drug interactions
None well documented.
Who should not take beta-alanine?
No specific groups are known, though safety in pregnancy hasn’t been studied.
What the authorities say
The International Society of Sports Nutrition endorses 4–6 g a day for performance in its position stand (Trexler et al., 2015).
What to know about beta-alanine
Beta-alanine works for high-intensity exercise at grams a day over weeks. It has no research behind blood-sugar or hearing claims, and milligram amounts can’t raise muscle carnosine meaningfully.
Frequently asked questions about Beta-Alanine
What does beta-alanine do?
It raises carnosine in muscle, which buffers acid during hard exercise. The International Society of Sports Nutrition says 4–6 g a day for at least 2–4 weeks improves exercise lasting about 1 to 4 minutes.
Why does beta-alanine make my skin tingle?
That is paresthesia, a harmless tingling that appears with larger single doses. Splitting the dose or using a slow-release form reduces it.
Does beta-alanine help blood sugar or hearing?
No human research supports either use. Its evidence is for exercise performance.
